The fastest way to blunt a blood sugar spike is to change three things about the meal you are about to eat: the order you eat it in, what you take beforehand, and what you do in the 20 minutes after. This guide covers the seven changes with the strongest evidence behind them, roughly in order of how much they help, plus how to work out your own numbers instead of guessing.

What causes a blood sugar spike after eating?

When you eat carbohydrate, your body breaks it down into glucose, which is absorbed through the small intestine into your bloodstream. The faster that absorption happens, the higher and faster your blood sugar rises — this is a spike. Refined, high-glycemic-index carbs eaten on their own (white rice, white bread, sugary drinks) are absorbed quickly. The same carbs eaten with fiber, protein, fat, or in a different order absorb more slowly, which is what every strategy below is built around.

1. Eat your food in the right order

Vegetables and protein/fat first, carbohydrates last, in the same meal. A 2015 study found this order reduced the glucose peak by 30% or more compared with eating the identical foods carbs-first, with reductions of up to 37% at the 60-minute mark.

2. Take a viscous fiber preload before the meal

A dose of viscous fiber — psyllium husk (isabgol), glucomannan, guar gum, or similar — taken 15–30 minutes before a carb-heavy meal forms a gel in the small intestine that physically slows how fast glucose is absorbed. Psyllium is the best-studied option, typically 5–10g with a full glass of water. 3. Add a small amount of vinegar with your meal

About 1–2 teaspoons of vinegar diluted in a glass of water, taken at the start of the meal, has been shown in a meta-analysis of clinical trials to meaningfully reduce the glucose and insulin response — acetic acid appears to slow gastric emptying and interfere with how quickly carbohydrate-digesting enzymes work. One trial found close to a 20% reduction in blood glucose versus placebo. Two caveats worth knowing: liquid vinegar works, but vinegar tablets have not shown the same benefit in testing, and vinegar should always be diluted in water, both to protect tooth enamel and to avoid stomach irritation, especially if you have acid reflux.

4. Move afterward — walk, or do calf raises if you can’t

A 10–15 minute walk starting 10–20 minutes after eating is one of the best-evidenced ways to reduce a post-meal glucose peak, since working muscle pulls glucose out of the bloodstream without needing extra insulin. 5. Pair your carbs with enough protein and fat

Protein and fat slow gastric emptying and blunt the glucose response to the carbohydrate eaten alongside them. As a starting point, aim for roughly 20–30g of protein and 10–15g of fat with a 50g-carb meal, scaled to the size of your actual meal.

6. Choose lower-GI carbs where you can

Not all carbs behave the same at the same gram-for-gram amount. White rice and regular wheat roti digest faster than brown rice, basmati, or barley (jau) flour roti, largely because of fiber and processing differences. Swapping where practical, or simply accounting for the higher glycemic index in your fiber dose, both help. How long does a blood sugar spike actually last?

In people without diabetes, blood sugar typically peaks 45–90 minutes after a meal and returns to baseline within about 2–3 hours. If your spikes are lasting noticeably longer than that, running much higher than roughly 140 mg/dL, or you are seeing them on a continuous glucose monitor and are not sure whether they are within a normal range, that is worth a conversation with your doctor rather than something to self-manage indefinitely.

When to talk to a doctor

Talk to a doctor, registered dietitian, or pharmacist before making changes if you have diabetes or prediabetes, take metformin, insulin, or other glucose-lowering medication, are pregnant or breastfeeding, or have a GI condition.
